THE LOOK: SIZE, STRENGTH AND POWER

How to build a superhero physique

A superhero workout builds a big, strong, athletic body: heavy compound lifts for size and strength, explosive work for power, and enough conditioning to repeat hard efforts. Training builds the muscle, but the fat over it comes off only in a calorie deficit, which means eating less energy than you burn, so food decides how lean the result looks. Your frame sets the outline, and no plan gives you anyone else’s body. Complete starts from your long-term goals, such as build muscle or get stronger, and counts every workout that reaches Apple Health.

What people search for, and what this page covers

Searches such as “superhero workout”, “Henry Cavill Superman workout” and “Chris Hemsworth Thor workout” point at one look: a big upper body with wide shoulders, a thick chest and back, strong legs, and an athletic build that can lift, jump and sprint. This page makes no claim about what any actor did to prepare. It describes the training that fits the look and promises no result.

Compared with the Greek god look, which is about proportion, the superhero look asks for more size, more strength and some power. Your frame sets the outline, and no workout changes it. Training builds the muscle. Food decides how lean you look.

Four jobs for your training

A superhero week trains four things. This is general training advice, so use the table as a checklist.

JobWhat it buildsExample lifts
Heavy compound liftsStrength and size across the whole bodySquat, incline press, row, pull-up, overhead press
Size workMuscle in the shoulders, chest, back and armsModerate weight for 8 to 15 reps, with sets taken close to failure
PowerSpeed and force in one explosive movePower clean, box jump, kettlebell swing, medicine-ball throw
ConditioningThe ability to repeat hard efforts without fadingIntervals, carries, sled pushes, rowing

How to eat for it

Size needs enough protein. For building and keeping muscle, the International Society of Sports Nutrition says 1.4 to 2.0 grams of protein per kilogram of body weight a day is enough for most people who exercise. People who eat less to lose fat may need more to keep their muscle. For how much to eat around your training, see our lean bulk guide.

To show the muscle, body fat has to come down, and that happens only in a calorie deficit. The same society says fat loss comes from a sustained deficit, and names adequate protein, resistance training and an appropriate rate of weight loss as the focus for keeping lean mass while fat comes off. Lean mass is everything in your body that is not fat.

This page gives no calorie target. The right amount depends on your size, your activity and your starting point, and a doctor or a registered dietitian can set it for you.

A superhero week

Five hard days, one easy day and one rest day. Do the power work at the start of its session, when you are fresh. This is general training advice, so move the days to fit your life. New to lifting? Start with Monday, Wednesday and Friday, and add the others as the first three feel routine.

DaySessionWhy
MondayHeavy upper bodyPresses and pulls for low reps and heavy weight build strength in the shoulders, chest and back.
TuesdayEasy cardio, 30 minutesA pace where you could hold a conversation. It supports recovery from Monday.
WednesdayHeavy lower bodySquats and hinges load the largest muscles in your body.
ThursdayPower: the session belowCleans, jumps, swings and throws, with full rest so each rep is fast.
FridayUpper body, size workModerate weight for more reps, with sets taken close to failure.
SaturdayConditioning: carries, sled or intervalsRepeated hard efforts build the engine to match the muscle.
SundayRestYour body builds muscle while you rest.

A power session from Complete’s workout library

This is Power Development, the Thursday session above. It starts with a power clean and a box jump, follows with swings and slams back to back, and closes with short burpee broad jumps. It takes about 50 minutes.

A power clean pulls a barbell from the floor to your shoulders in one fast move. A box jump is a jump onto a box, and a kettlebell swing snaps your hips to float a bell forward. A medicine-ball slam throws a weighted ball down into the floor. A superset is two moves done back to back, then a rest. A burpee broad jump is a burpee that ends in a forward jump, and World’s Greatest Stretch is a lunge with a twist that opens your hips.

Train power fresh. Stop a set the moment the bar or the jump slows down, and take the full rest between sets. Quality beats volume here.

BlockWhat you do
Warm-upAssault Bike: 5 minutes at effort 4 out of 10. World’s Greatest Stretch: 1 set of 5 reps per side.
MainPower Clean: 5 sets of 3 reps, 180 seconds rest, about 75 percent, moving fast. Drive the floor away and meet the bar with a fast hip extension. Box Jump: 4 sets of 3 reps, 120 seconds rest. Land soft and quiet in a quarter-squat.
Accessory: superset, 3 rounds, 90 seconds rest between roundsKettlebell Swing: 12 reps, heavy and fast. Snap the hips so the bell floats. Medicine Ball Slam: 10 reps. Reach tall, then drive the ball down through the floor.
FinisherBurpee Broad Jumps: 2 sets of 12 meters, 60 seconds rest. Land soft, reset and go again.

Scaling the session

If you are new to this, swap the power clean for a dumbbell hang clean or a kettlebell swing, and keep the weights light and fast. If you have trained for a while, do the session as written. If you want more, add a heavy clean pull before the jumps. That pairs a heavy lift with an explosive move so the second one comes out stronger.

How Complete fits

Complete starts from your long-term goals: build muscle, lose fat, improve cardio, get stronger, general health or become an athlete. For this look, build muscle, get stronger and become an athlete fit together. They steer what Complete recommends every day, and you do not need a plan to use it.

Every lift, jump session and cardio workout that reaches Apple Health counts toward your score and the recommendation for each day, from any watch. If your watch records HRV and resting heart rate, Complete scores your recovery against your own baseline after about a week of data. If your recovery is red, today’s session turns into rest or an easy session.

Frequently asked questions

How long does it take to build a superhero physique?

It takes years of steady training, and no page can promise a result, because your frame, your food and your starting point set it. Use the weights on your lifts as your measure.

Do I need Olympic lifts for power?

No. Power can come from jumps, swings and throws. The power clean in the library session has a beginner swap: a dumbbell hang clean or a kettlebell swing, kept light and fast.

How is this different from the Greek god look?

Both lean on wide shoulders, a thick back and a small waist. The Greek god look is about proportion. The superhero look asks for more size, more strength and some athletic power on top.

Do I have to diet to get this look?

Yes, if you carry fat over the muscle. Training builds the muscle, but the fat comes off only in a calorie deficit, which means eating less energy than you burn. Keep lifting while you do it, because lifting helps you keep your muscle while the fat comes off.

Which app is best for this kind of training?

Pick one that covers lifting, power work and cardio in the same week. Complete counts every workout that reaches Apple Health from any watch, starts from goals such as build muscle or get stronger, and tells you what to do each day from your goals and recovery, with or without a plan.
